How Much Protein Do You Need to Build Muscle?

Some people may benefit from more, particularly during energy restriction, but the best intake depends on body size, diet, age, training and medical considerations.

Do I need a protein shake to build muscle?

No. Shakes are a convenient food option, not a requirement. Whole foods can provide all necessary protein, although a supplement can help when appetite, time or dietary restrictions make the target difficult.


How much protein should I eat per meal?

A practical approach is to divide the daily target across three or four meals. Servings of roughly 0.3–0.4 grams per kilogram can work well, adjusted for meal pattern and total intake.


Is more protein always better?

No. Benefits appear to diminish once intake is sufficient. Extra protein cannot compensate for an inadequate training stimulus, insufficient energy or poor recovery.

Why protein matters for muscle growth


Resistance training increases the turnover of muscle proteins and provides the stimulus for adaptation. Dietary protein supplies amino acids used to repair and build tissue. Over time, the combination of training and adequate protein supports increases in muscle size and strength.


Protein is necessary but not sufficient. Without progressive training, additional intake alone will not create the same result.


Use 1.6 grams per kilogram as a useful reference


A large meta-analysis found that protein supplementation enhanced gains from prolonged resistance training, with the average benefit levelling off around 1.6 grams per kilogram per day. That figure should be treated as a reference rather than a rigid prescription.


For a 75-kilogram person, it equals approximately 120 grams per day. For a 100-kilogram person, it equals 160 grams. In people with a high body-fat percentage, using current body weight can produce an unnecessarily high number, so an individualised target based on lean mass, goal weight and habitual intake may be more practical.


When a higher intake may be useful


Protein needs can rise during a calorie deficit because the goal is to retain lean tissue while body mass falls. Leaner, experienced trainees using an aggressive deficit generally need more care than a beginner with higher body fat and a modest deficit.


Older adults may also benefit from paying attention to both total intake and the size of each serving because the muscle-protein-synthesis response can be less sensitive. Medical conditions, especially kidney disease, require individual advice rather than a generic high-protein target.


Distribute protein across the day


Total daily protein is the main priority. Once that is adequate, distribution can be refined. Three or four protein-rich meals separated across the day are a simple approach. A meal containing 25–40 grams may suit many adults, but larger people and older adults may require more.


The post-workout period is not a tiny window that closes within minutes. Eating a protein-containing meal within a few hours of training is sensible, particularly if the previous meal was several hours earlier.


Choose foods you can repeat


High-quality options include lean meat, poultry, fish, eggs, dairy foods, soy foods and combinations of legumes, grains, nuts and seeds. Plant-based diets can support muscle gain, but total intake, protein quality and meal planning deserve more attention.


Convenience matters. Greek yoghurt, cottage cheese, tinned fish, cooked chicken, tofu, milk and a simple protein powder can make the daily target easier without turning the diet into a supplement program.


Do not ignore total energy and carbohydrate


Protein cannot fully overcome inadequate energy intake. A person trying to maximise muscle gain may need maintenance calories or a modest surplus. Carbohydrate supports training performance and can help preserve the quality of higher-volume sessions.


A very large surplus is not necessary. Research in trained people suggests that faster weight gain can produce more fat without a clearly superior muscle result. Use the smallest energy change that improves training and the intended rate of weight gain.
